What a 3:58 mile teaches us about cross-training

When an injury strikes, most runners panic. The immediate thought is that weeks or months of hard-earned aerobic fitness are about to be lost.


Cross-training is often treated as the backup plan and something we are forced to do when we cannot run, rather than a legitimate tool to build and preserve high-level fitness.


Legendary track and field coach John McDonnell viewed it differently. During his tenure at the University of Arkansas, his teams won 40 NCAA national championships. When his athletes got injured, he did not let them lose their edge. He sent them straight to the swimming pool.


The power of pool intervals


McDonnell once shared a story about Gary Taylor, one of his collegiate runners who injured his knee mid-season:

"He had swum in high school, so we had him in the pool twice per day. He would do intervals in the pool, and he was back jogging three weeks before he had his first indoor meet. He said, 'Do you think I should run? I'm feeling great.' I'd say, 'Let's do two sessions of 200s,' and he did and lined up for the first indoor meet and ran 3:58 for the mile and that was a personal best. He had done nothing but swimming cardiovascular-wise."

Taylor was not an isolated case. Olympians and record holders like Daniel Lincoln, Alistair Cragg, Joe Falcon, and Frank O'Mara all spent serious time doing pool workouts under McDonnell.


He did not treat pool sessions like light recovery floats. He structured them with high intent:

"They'd be crawling out of that place. The problem is it's so time consuming because you have to go to the pool, get changed, get in the pool, and have someone supervise you. Some of the workouts, we'd go in and do 40 x 30 seconds with 30 seconds recovery and 40 x 1 minute or 20 x 2 minutes. I never had a guy in better shape cardiovascular wise than coming out of a pool."

The kinesiology behind why it works


From a physiological perspective, McDonnell's observations are spot on.

Your heart, lungs, and blood vessels do not know whether you are running on a track, riding a bike, or swimming deep-water intervals. They only respond to cardiovascular demand, elevated heart rate, and metabolic stress.


When you cross-train with intention, your cardiovascular system maintains stroke volume, capillary density, and aerobic capacity.


What cross-training lacks is what McDonnell called "surface contact." In kinesiology terms, this is mechanical loading:


  • Cardiovascular fitness: How efficiently your heart and lungs deliver oxygen to working muscles.

  • Musculoskeletal loading: The physical impact and ground reaction forces that your bones, tendons, and joints absorb with every footstrike.


Deep water pool running or swimming removes the ground impact entirely. This allows irritated tendons, joints, or bone stress injuries to heal without sacrificing your aerobic engine.


As McDonnell pointed out, once the structural tissue heals, you usually only need two to three weeks of progressive jogging to re-adapt your legs to surface contact.


How to use cross-training effectively


Whether you are navigating a temporary setback or looking to build aerobic volume without extra joint impact, keep these practical guidelines in mind:


  • Match the effort: Strolling through a few casual laps will not maintain high-level fitness. To preserve your engine, structure pool or bike sessions with focused intervals (like 30-second or 1-minute efforts with short rest).

  • Respect the re-entry phase: Your heart and lungs might feel ready to run fast on your first day back, but your muscles and tendons still need time to re-adapt to impact forces. Build running volume progressively.

  • Use it proactively: You do not need to wait for an injury to cross-train. Replacing one light run per week with pool running or cycling can lower mechanical stress on your body while continuing to build endurance.


Bring clarity to your movement baseline


Cross-training can protect your aerobic engine when you are sidelined, but the goal is always staying healthy enough to run consistently. If you are dealing with recurring niggles, returning from an injury, or wanting to know if your body is ready for your next training block, guessing will not solve it.
